Fiber Intake Calculator
Daily fiber target, per meal share, and reference benchmark from calories and sex.
What it does
Fiber needs scale with food intake: 14 grams per 1,000 calories keeps the target proportional whether eating 1,600 or 3,000. Reference intakes mark 25 grams for women and 38 for men at typical intakes.
The tool above takes daily calories with sex. It returns the gram target with a per meal split and the reference benchmark beside them.
The default of 2,000 kcal gives 28 g a day, near 9 g across three meals plus produce snacks. At 2,500 kcal the same rule gives 35 g.
The rule follows National Academies nutrient guidance with the nutrition academy position matching each figure. Both set 14 g per 1,000 kcal with 25 and 38 g reference intakes.
How to use
- Enter average daily calories honestly.
- Pick sex for the reference benchmark.
- Read the gram target first.
- Split it as per meal plus produce snacks.
- Compare current eating to find the gap.
Formula
- 14
- Grams per 1,000 kcal adequate intake.
- /3
- Meal split with snacks covering the rest.
- 25 / 38
- Women and men reference intakes.
Raise intake gradually with water: fast jumps ferment uncomfortably. Whole produce, legumes, and intact grains fill the target cheapest.
Worked example
Example: 2,000 kcal
Defaults: 2000 kcal, female.
- Target: 2,000 x 14 / 1,000 = 28 g/day.
- Meals: 28 / 3 = 9 g a meal plus snacks.
- Benchmark: women 25 g reference at typical intakes.
- Gap check: average 17 g eating sits 11 g short.
- Tool shows 28 g/day, 9 g x3 meals + produce snacks, the benchmark.
Reference table
| Calories | Target | Per meal |
|---|---|---|
| 1,600 kcal | 22 g/day | 7 g |
| 2,000 kcal | 28 g/day | 9 g |
| 2,500 kcal | 35 g/day | 12 g |
Limits
- General guidance, not medical advice; conditions alter needs.
- Ramp over weeks with water alongside.
- Supplements miss the food matrix benefits.
- Very high intakes block some mineral uptake.
Common mistakes
- Doubling fiber overnight and quitting in pain.
- Skipping water while adding bulk.
- Counting juice and white bread as fiber foods.
- Chasing grams through bars instead of produce.
- Ignoring beans and lentils, the cheapest grams.

Questions
How much fiber per day?
14 g per 1,000 kcal: 28 g at 2,000 kcal. References mark 25 g women, 38 g men.
What foods have most fiber?
Beans, lentils, oats, berries, pears, and intact whole grains.
Too much too fast?
Gas and cramps. Add 5 g a week with water and stop ramping when comfortable.
Does fiber help weight?
It slows eating and steadies fullness, which trims intake without counting.
Soluble versus insoluble?
Both count. Beans and oats run soluble; skins and bran run insoluble.
Supplements equal?
No. They add grams without the food matrix, chewing, and fullness.
